What home training can do
Home training can build aerobic fitness, general strength, movement skill and tolerance for repeated work. It cannot make every exercise race-specific. The useful question is which quality an exercise trains and which race features it omits. Progress at home can support preparation, while practice on official-style equipment remains valuable before racing.

Know the exact race task
Singles alternates eight 1 km runs with SkiErg, sled push, sled pull, 80 m burpee broad jumps, 1,000 m row, 200 m kettlebell farmers carry, 100 m sandbag lunges and wall balls. Division loads and standards come from the current rulebook. A home substitute is not permission to practise a different race standard.

Use substitutions by quality, not name
A substitute can target a component: pulling endurance, leg drive, grip, loaded walking, lunging, jumping or throwing. It does not automatically reproduce force direction, friction, implement handling, range, pacing or fatigue of the station. Describe it as accessory training rather than an equivalent replacement, and periodically compare it with the actual task when access is available.

Running and conditioning
Running outside or on a treadmill can prepare the eight run segments, but no single “Zone 2” definition or interval recipe fits everyone. Combine mostly manageable running with selected harder work according to current volume and injury history. The small HYROX® study found associations with aerobic fitness, but it does not prove running is the only or universally most important limiter.

Strength and station preparation
Use resistance exercises that cover squatting, hinging, pushing, pulling, carrying and trunk control with available load. Bodyweight and basic equipment can improve strength or power when sufficiently challenging, but exact transfer to sleds, ergs or wall balls is unproven. Progress resistance, repetitions, range, speed or complexity one main variable at a time.

A scalable home week
Example: one easy run, one quality run, two full-body strength or station-quality sessions, and one optional controlled combination, distributed according to recovery. This is an example, not a minimum. Beginners may use fewer sessions; trained athletes may use more. Avoid turning every home circuit into maximal work and count jumping, running and lower-body load together.

When specific equipment matters
Before the event, obtain enough exposure to learn machine setup, sled friction and technique, race-weight carries, legal sandbag lunges and wall-ball target practice. The amount needed depends on experience. If equipment access is rare, prioritize safe familiarization and current movement standards rather than a maximal simulation.

Safety
Secure weights, bands, anchors and throwing areas. Do not improvise sleds, overhead targets or loaded carries where equipment can move unpredictably or damage surfaces. Stop for sharp pain, dizziness, chest pain or loss of control. Modify impact and seek individual guidance for injury or health concerns.

Can I prepare entirely at home?
You can develop many qualities at home, but exposure to race equipment and standards improves specificity and familiarity.

What can replace a sled?
Leg-strength and horizontal-force exercises can train components, but no home drill should be presented as mechanically equivalent to the race sled.

Are burpee broad jumps 80 repetitions?
No. Current Singles prescribes 80 metres; repetition count depends on jump length and legal execution.

Do I need a SkiErg or rower?
They are useful for task-specific practice. Other pulling or conditioning work can support fitness without reproducing the machine task.

Increase one main variable gradually, monitor technique and recovery, and add race-specific equipment practice when available.
