Start with the current race

Current Singles consists of eight 1 km runs alternating with, in order, 1,000 m SkiErg, 50 m Sled Push, 50 m Sled Pull, 80 m Burpee Broad Jumps, 1,000 m Rowing, 200 m Farmers Carry, 100 m Sandbag Lunges and 100 Wall Balls. Division-specific loads and some movement details differ, so confirm the current rulebook for the entered division rather than copying a generic plan.

What the evidence can and cannot tell you

The first peer-reviewed HYROX® physiology study observed only eleven recreational athletes in a simulated Open race. Running occupied more time than stations in that sample; faster completion was associated with higher VO2max and greater endurance-training volume. The design cannot prove that a particular weekly split, heart-rate target, exercise or plan caused faster racing, and its medians must not be treated as universal benchmarks. No reviewed trial compares the eight-, twelve- and sixteen-week programmes originally presented here.

Build the plan around the athlete

Choose the starting load from current running tolerance, station skill, resistance-training history, health, schedule, equipment and time until the race. A plan should contain running, progressive resistance work, practice of the official movements or clearly labelled substitutes, some combined run-to-station exposure, and recovery. Frequency and volume are individual variables. Someone returning from inactivity may need a longer general preparation phase; an experienced runner or strength athlete may need more work on the less-developed component.

Running development

Use easy running to accumulate tolerable volume and selected faster sessions to train the pace ranges relevant to the athlete. Repetitions of 1 km can be useful because the race uses 1 km segments, but they are not automatically threshold work and do not reproduce the stations by themselves. A 2024 meta-analysis found a small polarized-training advantage for VO2peak in particular subgroups, but similar time-trial and threshold outcomes versus other intensity distributions. That does not validate a universal 80/20 rule.

Strength and station practice

Train the official station patterns when safe equipment and competent instruction are available. General resistance exercises can develop strength capacities, but lunges do not become a biomechanically identical Sled Push and rows do not reproduce a Sled Pull. A 2025 umbrella review supports adding strength training to endurance programmes, particularly for running economy, while noting heterogeneous methods and low confidence in much of the review evidence. Use progressive loads and volumes that preserve acceptable technique; exact sets, repetitions and percentages depend on the exercise and goal.

Combined sessions and simulations

Combined sessions can teach pacing, equipment setup and movement execution after running. Begin with a manageable subset and increase only when the athlete recovers and technique remains controlled. A partial or full simulation is a demanding practice option, not a required weekly workout or a validated predictor of race time. There is no evidence-based rule that simulations must begin in weeks six to eight, occur every two to three weeks or finish seven to ten days before racing.

Progression, recovery and taper

Track completed duration, distance, load and session difficulty alongside pain, illness, sleep and performance trends. Change one or a few variables when the current work is tolerated rather than applying an automatic weekly percentage. Training load is associated with injury in heterogeneous observational research, but no single threshold prevents injury. Endurance taper evidence supports reducing volume while often retaining some intensity before competition; the best duration and reduction for a HYROX® athlete remain individual, and a fixed 25% cut is not established.

Singles and Doubles

In Singles, the athlete completes every run and station. In current Doubles, both partners run together and enter and leave each station together while sharing station work according to the rulebook; both must complete required elements where specified. Training can therefore include joint pacing, legal handovers and communication, but fixed 50/50, 60/40 or gender-based splits are not universal rules. Verify the entered division’s loads and standards.

Example adaptable week

One practical week can contain one longer easy run, one quality running session, two resistance or station-focused sessions, one optional combined session and rest or easy recovery days. Those elements may be combined or reduced to match experience and available days. Keep harder sessions separated enough to complete them with useful quality, and adjust after missed sessions instead of cramming all prescribed work into the remaining days. This is a planning example, not a proven optimal schedule.

How many weeks do I need?

There is no universal minimum. Start from current capacity, movement familiarity and race date. Eight or twelve weeks may be a convenient planning block, but a new or returning athlete may require more time.

Use the number you can recover from and repeat consistently. Total load, session difficulty, other sport, work, sleep and health matter more than a universal day count.

Should running receive more time than stations?

The race includes 8 km of running and running occupied more time than stations in the small published simulation. The best allocation still depends on which component limits the individual athlete.

Can I prepare without specialist equipment?

General running and strength can be trained without every race implement, but substitutes are not identical. Arrange enough safe practice on the official equipment to learn the rules, technique and pacing before racing when possible.

When should I simulate the race?

Use simulations only after the component movements and running load are tolerable. Partial practice may answer pacing or technique questions with less fatigue. No study establishes a mandatory week or frequency.

What should I do if I miss a session?

Do not automatically stack it beside another hard session. Reassess the week, keep the most relevant work, reduce or move other load, and resume progression when recovery and symptoms permit.
