Hyrox Running Plan: Build 8×1K Endurance
Running is 8km of every HYROX® race. This HYROX® running training plan builds the pace and endurance you need — based on recent seasons of race data.

What the current race requires
Current Singles alternates eight 1 km runs with eight stations, so the nominal running total is 8 km. Athletes must follow the marked course and complete the required laps; the physical lap layout can differ by venue. In Doubles, both partners complete every run together. This repeated run–station structure matters, but it does not establish one pace pattern for every athlete.

Do not infer pace from a finish-time claim
A total finish-time goal does not map to one correct running pace because station and Roxzone time vary. Proprietary percentile claims and thresholds such as 4:30/km require a defined, permitted dataset and cannot be presented as universal facts. The small published HYROX® simulation involved eleven recreational athletes and found associations, not population benchmarks or proof that a specific running split causes a finish category.

Set individual training intensities
Use recent running and mixed-session performance to choose starting intensities. Easy work should remain repeatable and allow recovery; faster work should be controlled enough to complete the planned session without deteriorating mechanics. Heart-rate percentages, threshold pace and perceived effort can inform training, but no single zone formula is accurate for every athlete or under every station-induced condition. Reassess after several comparable sessions rather than forcing a pace from a table.

Build a flexible running week
A practical week may contain two or three runs: mostly manageable aerobic running, one selected quality session, and later a short run-to-station session. More or less may fit the athlete. Weekly kilometres, long-run distance, interval count and recovery depend on training history, other station work, symptoms and available days. Increase a small number of variables after repeatable tolerance, and do not turn every run into threshold work.

Use compromised running selectively
Running after a station is specific to the race, but every run need not start fatigued. First develop running capacity and movement skill with quality. Then add limited transitions using familiar stations and controlled intensity so pacing and mechanics can be observed. There is no validated percentage pace drop, mandatory twice-weekly compromised session or proof that Sled Pull creates the same slowdown for everyone.

Strength and running economy
Progressive resistance training can improve running economy or endurance outcomes in some populations, but effects depend on programme and evidence quality. Squats, hinges, unilateral work and calf training may support capacity; none guarantees a fixed seconds-per-kilometre improvement. Place strength so it complements running and station preparation, and avoid assuming training to failure is required.

A ten-week example, not a rule
Over ten weeks, an athlete might spend early weeks establishing repeatable volume, middle weeks adding one controlled faster session and later weeks adding race-specific transitions. The final period can reduce fatigue. The exact 4+4+2 phases, sessions and mileage are organisational examples rather than validated HYROX® requirements. Beginners or returning athletes may need longer; experienced runners may need a different emphasis.
Race week and execution
Before racing, reduce enough volume to feel recovered while retaining brief familiar work; taper length and reduction vary. On race day, use a conservative opening effort informed by practice, respond to conditions and avoid chasing a universal negative split. Follow lap counting and course instructions. A plan cannot promise an even pace, prevent all slowdown or guarantee a finish time.

Running shoes for the run legs, but HYROX® penalises you for any shoe change during the race: you wear one pair throughout. Choose a training shoe with enough cushion to run 8km comfortably but enough grip and stability for the sled, lunges, and wall balls.
