Current Women Open Singles alternates eight 1 km runs with 1,000 m SkiErg, 50 m Sled Push at 102 kg total, 50 m Sled Pull at 78 kg total, 80 m Burpee Broad Jumps, 1,000 m Row, 200 m Farmers Carry with 2 × 16 kg, 100 m Sandbag Lunges with 10 kg and 100 Wall Balls with 4 kg to a 2.70 m target. Loads and standards differ for Pro and Doubles; always use the rulebook for the entered division.

## Who this example is for
A twelve-week calendar can organise preparation, but it is not a validated minimum or guarantee. Start from current running, strength, station skill, health and available equipment. The ability to run or run-walk for 30 minutes is a practical screening choice, not a scientific eligibility threshold. Beginners, athletes returning after injury, and pregnant or postpartum athletes may need a longer progression and individual clinical guidance. Stop or seek assessment for concerning pain, fainting, chest symptoms or other acute warning signs.

## How to structure twelve weeks
Weeks 1–3 can establish repeatable easy running, basic resistance work and movement standards. Weeks 4–7 can add a small amount of load, duration or mixed work, with an easier week whenever recovery requires it. Weeks 8–10 can introduce more specific transitions and controlled partial rehearsals. The final one or two weeks can reduce volume while retaining a little familiar work. These phases are adjustable examples; no evidence requires a lighter week exactly at week 6 or race-load exposure from week 4.

## A flexible training week
A workable week might contain two runs, two resistance/station sessions and adequate recovery, with one session gradually becoming a run-to-station combination. Four training days and 35–60-minute sessions are options, not women-specific requirements. Experienced athletes may tolerate more and newer athletes less. Place hard sessions so technique and recovery remain acceptable, and do not replace missed work with an automatic double session.

## Progress each capacity separately
Build running duration before adding frequent hard running. Progress resistance exercises with controlled technique, and practise the official movements with manageable load and distance before combining them under fatigue. Sled resistance changes with surface, so race mass is not directly comparable across venues. Wall Ball set sizes such as 5 × 8 in training or 10 × 10 in racing are examples, not superior prescriptions. Strength training can support endurance performance, but exact HYROX® doses and weekly improvement rates are not established.

## Women-specific health and recovery
Women do not all require the same workload or menstrual-cycle schedule. Research finds small average cycle-phase effects with substantial variation, so record symptoms and adapt individually rather than prescribing hard or easy weeks by calendar phase. Persistent menstrual disruption, repeated bone stress injury, declining performance, marked fatigue or restrictive intake can be signs requiring assessment for low energy availability or REDs. Adequate energy intake is part of training; this page cannot diagnose or treat REDs.

## Race practice and taper
Specific sessions should teach equipment setup, movement standards, transitions and a sustainable effort without repeated maximal simulations. Practise on relevant equipment when possible and verify current rules. Before racing, reduce enough volume to shed fatigue while retaining familiar, brief work; the best taper length and reduction vary. No calendar, set scheme or race-weight deadline guarantees completion time or performance.
