## Current race rules
Sandbag Lunges are station seven, after the seventh 1 km run. The current Singles distance is 100 m. The athlete begins behind the start line, carries the sandbag across both shoulders, alternates legs, touches the rear knee to the floor and reaches the required standing extension between repetitions. The leading foot must cross the finish line to complete the station. Follow the current lane and judge instructions; incorrect carry position, missing knee contact, incomplete extension or non-alternating repetitions can produce no-reps or penalties.

## Loads by division
Current Singles loads are Women 10 kg, Women Pro 20 kg, Men 20 kg and Men Pro 30 kg. These are event standards, not recommended training loads for every session. Doubles loads depend on the entered division. Confirm the current rulebook and athlete briefing rather than relying on an old chart or assuming that Open and Pro, Singles and Doubles use identical standards.

## Technique within the rules
Use a step length and stance width that let you alternate under control, contact the rear knee and stand to the required position while keeping the sandbag legal. A forward trunk angle or knee travel is not automatically an error; anatomy, step length, load and speed change joint positions. The reviewed evidence does not establish a universal second-toe rule, heel-only drive, mandatory long stride or one ideal torso angle. Keep the path clear, avoid uncontrolled collisions with the floor and stop or modify training for sharp or worsening pain.

## What biomechanics research shows
Small laboratory studies show that changing trunk position changes acute hip, ankle, lumbar and muscle demands during lunges. In ten healthy adults, forward trunk lean increased hip-extensor impulse and selected hip-extensor EMG. In twelve trained women, inclined-trunk and walking-lunge conditions altered erector-spinae and gluteus-maximus activity. These studies did not use a 100 m HYROX® station and do not prove one universally safer or faster technique, exact muscle contribution, injury prevention or long-term adaptation.

## Training the station
Build from controlled unloaded or lightly loaded lunges toward race-relevant walking distance and load. Progress load, total distance, repetitions, sets or placement after running when the current dose is tolerated. Practise the official sandbag position and standards before racing. No reviewed trial validates 120–150% race-load overload, 150 bodyweight repetitions, fixed 4 × 25 m or 3 × 100 m prescriptions, weekly minimums, exact rest periods or always training the station after leg fatigue.

## Alternatives and transfer
Dumbbell, kettlebell, barbell, vest, backpack, split-squat and bodyweight variations can build related unilateral strength or work capacity, but none perfectly reproduces a sandbag across both shoulders for 100 m. Load location, balance, grip, path and movement continuity differ. Specificity evidence supports including the competition task when possible. Use alternatives for the capacity they actually train and label them as substitutes, not equivalent simulations or guaranteed ways to make race weight feel lighter.

## Pacing and race practice
Choose a sustainable rhythm from practice rather than a universal split, step count or quarter-distance strategy. The number of steps depends on body size and stride. Breaking may be legal only as defined by the current rulebook and judge direction; do not trade movement quality for an arbitrary no-stop target. Combined run-to-lunge sessions can rehearse the transition, but no source proves a mandatory frequency or exact pace. Record distance, load, no-reps and symptoms to guide the next session.

## Doubles execution
In current Doubles, both partners run together and enter the station together. They may share the lunge distance with rule-compliant handovers, while the resting partner remains in the required area. The incoming athlete resumes from the legal position and both partners must meet specified movement requirements. Practise clear communication and legal exchanges; fixed 50/50 or stronger-partner splits are strategies, not rules or proven optima.

## Evidence limits
There is no published trial establishing optimal HYROX® Sandbag Lunge training, station-time ranges, performance percentiles or a causal effect on later running. The direct HYROX® physiology study included only eleven recreational athletes and cannot validate the original proprietary claims.
