Current Singles race standard

Sandbag Lunges are station seven in current standard HYROX® Singles and cover 100 m total. The listed loads are Women 10 kg, Women Pro and Men 20 kg, and Men Pro 30 kg. This is a distance, not 100 repetitions; the number of steps varies. The sequence is run seven, Sandbag Lunges, run eight, then Wall Balls. A workout that moves directly from lunges to Wall Balls is a training variation rather than the exact race order.

Movement rules that training must preserve

Start standing tall with both feet behind the line. In every lunge, the trailing knee clearly touches the ground, legs alternate, and the repetition finishes standing tall with hips and knees extended. You may continue directly or stop with both feet parallel, but may not step or shuffle between repetitions. Follow each lane-line crossing rule and finish with the leading foot fully over the line. Throughout working repetitions the sandbag must remain fully supported on both shoulders; a bear hug, Zercher hold or single-shoulder carry is not the current Singles standard.

What lunge research can establish

A laboratory study of 16 active young adults found that increasing external load in an anterior lunge increased mechanical work chiefly at the hip and ankle in its tested setup, with little change in knee contribution. A separate model-based study in 20 asymptomatic women estimated different patellofemoral loading in forward and backward lunges. These studies do not validate one stride length, a 90-degree knee rule, an upright-torso requirement, a cadence advantage, a specific breathing rhythm, or causes of pain during a loaded 100 m walking station. They also cannot show that reverse, lateral, deficit or overhead lunges prevent injury or transfer directly to race performance.

A scalable practice framework

Stage 1: learn alternating repetitions and the required start, knee contact, extension and both-shoulder position using a tolerable load and short distance. Stage 2: connect controlled bouts and practise lane starts and finishes. Stage 3: increase either load or total distance gradually while preserving valid repetitions; do not increase every variable at once. Stage 4: when appropriate, practise part or all of 100 m at the registered load, optionally after a measured conditioning task to observe pacing under fatigue. These are readiness stages, not mandatory calendar weeks.

Session choices and progression

A technique session can use short bouts with ample recovery. A strength-oriented session can use a heavier or otherwise challenging lunge variation for fewer controlled repetitions, but it is not equivalent to the race station. A specificity session can use the current sandbag position and registered load over selected distances, with a full 100 m rehearsal only when it fits the athlete’s programme. No reviewed source validates 70% in weeks 1–2, race weight from week 3, 200–400 m weekly, two sessions, 48 hours, a 5–10% weekly increase, heavier-than-race overload, or a compulsory fatigue circuit. Choose dose around training history, total running and resistance load, recovery and event date.

Safety, symptoms and monitoring

Record load, valid distance, rest, perceived effort, symptoms and rule errors under comparable conditions. Video may help identify changes but cannot diagnose injury. Stop for sudden or escalating pain, loss of control, dizziness, chest symptoms, marked weakness or a suspected tear. Persistent back, hip, knee or ankle symptoms need individual assessment; they cannot be attributed reliably to tight hip flexors, pelvic tilt, stride length, electrolytes or one posture from this article. Taper research in endurance athletes supports reducing accumulated fatigue, but it does not prescribe one universal 10–12-day or race-week lunge schedule.

Substitutions and specificity

A sandbag fully supported on both shoulders best reproduces the regulated task. Dumbbells, kettlebells, a vest, backpack, split squats and step-ups can train related qualities, but their load position, stability, joint demands and balance differ; none is an identical replacement. A shifting improvised bag is not automatically safe. Use only equipment that is secure and intended for the load. Task-specific evidence supports including actual valid sandbag lunges when possible, without claiming that every session must simulate the station.
