Arnold Press

A rotating dumbbell overhead-press variation that can be performed seated or standing.
What an Arnold press is
An Arnold press is a dumbbell overhead-press variation. It usually starts with the palms facing the lifter and the elbows in front of the torso; the arms rotate as the dumbbells travel overhead. Technique varies with shoulder motion, equipment and coaching convention, so the name does not require one exact 180-degree wrist path.
Technique
Perform it seated or standing. Begin with a load you can control, keep the wrists stacked under the dumbbells and press while allowing the shoulder blades to move upward. Rotate only through a comfortable range and avoid forcing the elbows or hands into a prescribed position. Lower the dumbbells under control.
Use a range of motion that is controlled and comfortable for you. A fixed three-second descent, biceps-to-ears finish or specific breathing pattern is not required by the evidence cited here. Stop or modify the exercise if it causes pain, numbness, loss of control or an inability to keep the load clear of the head.
Muscles and evidence
Like other overhead presses, the movement involves the deltoids and triceps, with scapular and trunk muscles contributing to positioning and stability. Rotation changes joint position, but available evidence does not establish that the Arnold press trains all three deltoid portions evenly, improves joint stability by itself or is universally superior for shoulder endurance.
A study of 15 healthy men compared standard shoulder presses, not Arnold presses. Standing dumbbell presses produced higher measured deltoid surface-EMG activity but lower one-repetition-max strength than the more stable conditions. Surface EMG in a small acute study does not prove better long-term growth, safety or sport transfer.
Programming and HYROX® context
The Arnold press is not a current HYROX® station. The HYROX® Singles rulebook specifies 100 Wall Balls in the Singles divisions, performed as a squat and throw to a target. That task is not mechanically identical to a dumbbell overhead press. The rulebook provides no evidence that Arnold presses improve Sled Push or Wall Ball performance.
Use the exercise as optional general resistance training when it matches your goal and is tolerable. The 2026 ACSM position stand supports progressive resistance training but shows that prescription should follow the desired outcome. It does not prescribe 8–14 kg, 3–4 sets of 8–12, or standing for every HYROX® athlete.
Questions
Should I do Arnold presses seated or standing?
Both are valid options. Seated provides more external support; standing adds a balance and trunk-control demand. Choose from your goal, comfort and ability to control the load.
What weight should I use?
Use a load that lets you complete the intended range and repetitions without pain or loss of control. No sex- or sport-specific universal dumbbell weight exists.
Is it better than a standard dumbbell shoulder press?
The movements use different paths, but current evidence does not establish universal superiority for strength, endurance, muscle growth, safety or HYROX® performance.
