Cardio Base

Cardio base is the foundation of aerobic fitness built through consistent low-to-moderate intensity training. In HYROX, a strong cardio base sustains effort across eight 1 km runs and accelerates recovery between functional stations.
What an aerobic base means
“Cardio base” is a coaching term for the capacity to sustain predominantly aerobic work. It is commonly developed with repeatable endurance training, often including substantial low-intensity volume. It is not one measured trait and should not be called the single most important physiological quality for every HYROX® athlete.

Intensity is individual
Zone 2 has no single universal boundary. In a study of 50 cyclists, common markers based on heart rate, lactate, oxygen uptake and fat oxidation produced materially different intensities, and fixed percentages of maximum heart rate showed substantial individual variation. A percentage such as 60–75% of maximum heart rate can be a rough starting point, not proof that an athlete is in a particular metabolic zone. Individual thresholds, conversational effort and perceived exertion can help interpretation, with laboratory testing used when precision is needed.

Adaptations and training dose
Endurance training can increase cardiorespiratory fitness and alter skeletal-muscle mitochondrial content and capillarisation. A large systematic review found adaptations after continuous endurance, high-intensity interval and sprint-interval training; training load helped predict mitochondrial and VO2max change, while the capillary relationship was less clear. Zone 2 is therefore not uniquely proven to maximise these outcomes. Duration, frequency and intensity should reflect training history, available time, running tolerance, other sessions and recovery. The original 4–6-hour target, phase table, weekly template and 4–16-week guarantees are examples, not evidence-based universal prescriptions.

HYROX® relevance and limits
Current Singles races combine eight 1 km runs with eight workout stations, so aerobic fitness is relevant but not sufficient by itself. In one simulated event with eleven recreational athletes, runs took a median 51.2 minutes and faster total time correlated with higher VO2max and more endurance-training volume. The small observational result does not establish causation, elite norms, sex-specific cut-offs or a universal sub-90 predictor. Cycling, rowing and swimming can provide aerobic training, while running supplies movement-specific exposure; the appropriate mix depends on the athlete.

Is Zone 2 always 60–75% of maximum heart rate?
No. Fixed percentages can represent different metabolic demands between athletes. Treat them as estimates and adjust using individual response or measured thresholds.

How much aerobic-base training should I do?
No reviewed evidence supports one weekly dose for all HYROX® athletes. Build a tolerable dose around training history, goals, running exposure, total programme load and recovery.

Will aerobic-base training make my HYROX® time faster?
It may improve capacities relevant to sustained work, but a faster HYROX® time is not guaranteed. Performance also reflects strength, station skill, pacing, running economy and other factors.
