Dumbbell Sumo Squat

The dumbbell sumo squat uses a wide stance to target the adductors and hip stability HYROX athletes need for sandbag lunges and injury prevention.
Definition
A dumbbell sumo squat is a squat variation performed with a wider-than-usual stance while a dumbbell is held between the legs. “Sumo” does not define one exact width or toe angle; a usable setup depends on anatomy, mobility, load and the intended range.

Setup and movement
Choose a stance and foot angle that let the feet stay planted and the knees move in a comfortable direction over the feet. Hold the dumbbell securely, brace the trunk, descend under control to a range you can manage and stand while maintaining balance. A 30–45° toe angle, perfectly upright chest, pressure only through the heels, maximal depth, fixed breathing pattern and 2–3-second descent are coaching options, not universal safety rules.

Muscles and stance width
Squats involve the knee and hip extensors and require the trunk to control the load. Barbell studies show that stance width and bar position can change joint contributions and muscle activity, but their results do not provide an exact muscle ranking for a hanging-dumbbell sumo squat. One small study found no significant stance-width effect for adductor-longus activity in the sticking region. A wide stance therefore should not be promised to isolate the inner thigh or to make a conventional squat obsolete.

Programming and safety
Resistance training can improve strength and physical function when it is performed progressively. Select load, range, sets and repetitions from the athlete’s goal, technique, tolerance and recovery; 3 × 12–15 is one possible format, not an evidence-based requirement for everyone. Stronger hip adduction has been associated with less future groin pain in prospective athlete cohorts, but that association does not prove that this exercise prevents groin injury. Pain, instability or a recent injury calls for appropriate professional assessment rather than forcing depth or stance.

HYROX® relevance
Current Singles races combine eight 1 km runs with eight stations, including Sandbag Lunges. A dumbbell sumo squat may build general lower-body capacity, but it does not reproduce running or the loaded unilateral lunge task. No source reviewed establishes that weak adductors specifically cause groin strains during the HYROX® lunge station or that this exercise prevents them. Specific preparation still requires running and practice of the current station task.

How wide should the stance be?
There is no universal shoulder-width multiple. Use the widest stance that still permits stable feet, comfortable knee and hip motion, controlled range and secure loading.

Must the squat be deep?
No single depth suits every athlete or goal. Use a controlled, tolerated range and progress it only when position and symptoms allow.

Can I hold two dumbbells?
Yes, if the chosen hold keeps the weights secure and allows a controlled squat. One or two dumbbells change loading and clearance, so choose the version that fits the equipment and goal.
