Who this plan is for

This example is for an adult who already trains regularly and can complete about 30 minutes of comfortable running or run-walking. Eight weeks is a calendar structure, not proof that every beginner will be ready. If that starting point is beyond you, build a base first or seek individual guidance.

Training Plan vs. Training App: What Actually Adapts

A written 8-week beginner plan shows you what a typical week looks like. What it cannot do is react: to the session you missed, the deadlift that got heavier, the race that suddenly moved six weeks closer. That gap is where most HYROX® preparation falls apart.

Static plan (PDF or article) Adaptive app (Repz)
Missed a session The week silently breaks Tuesday adjusts automatically
You got stronger Weights stay generic The next session loads your new numbers
Equipment is busy Improvise and hope Swaps the movement, keeps the stimulus
Race date changes Re-plan everything by hand Cycles re-time to peak on race day

The plan below works. If you want it to manage itself around your life, your gym, and your goal time: Repz builds it for you and adapts it every week. Official Online Training Partner of HYROX®, free for 7 days.

The race you are preparing for

HYROX® Singles alternates eight 1 km runs with eight stations in a fixed order. Division loads and movement standards can change by season, so use the official 2026/27 Singles rulebook rather than copying an old table.

An adjustable eight-week structure

Weeks Focus Example
1–2 Base and technique Build duration gradually; learn selected stations with manageable loads.
3–4 Controlled combinations Add short run-to-station combinations without turning every session into a race test.
5–7 Race familiarisation Practise pacing, transitions and selected station standards at recoverable effort.
8 Reduced race week Reduce total work relative to recent weeks; retain brief familiar efforts and avoid new exercises.

The exact sessions below are examples to scale to your recent workload; they are not a promise of a finish time or injury prevention.

Example weekly schedule

Day Example
1 Easy run or run-walk
2 Strength plus controlled station technique
3 Rest or ordinary light movement
4 Controlled intervals or a short run-to-station combination
5 Rest
6 Easy longer session or selected station practice
7 Rest; optional easy work only if already tolerated

How to use the sessions

Easy running: Use an effort at which you can speak in full sentences. Run-walk is acceptable. Extend duration only when the current week is manageable.

Strength examples can include a squat or lunge, a hinge, a push and a pull. Select loads that preserve control and progress one variable at a time. The current ACSM position stand supports progressive resistance training but does not validate this exact HYROX® calendar. A race simulation is optional: use a partial rehearsal when a full one would create excessive fatigue.

Equipment and current rules

Substitutions can train a related quality but do not reproduce a SkiErg, rower or sled. Sled friction and equipment vary. Check the current rulebook and seek practical experience with race equipment when possible; no fixed number of exposures guarantees readiness.

Final week and missed training

Taper research in competitive athletes supports reducing training load before competition, but it does not prove one exact reduction for every first-time HYROX® athlete. If you miss training, resume with an appropriate load instead of compressing every missed session into race week.

Questions

Is eight weeks enough for every beginner?

No. Readiness depends on current running tolerance, movement skill, health, recovery and available training time. Some people need a longer base phase.

How many days must I train?

There is no universal minimum that guarantees completion. This example uses four main days and an optional easy day; reduce or reorganize it around your current load and recovery.

Do I need race equipment?

You can develop general running and strength without every machine, but substitutes do not reproduce the official station. Arrange familiarisation with the actual equipment when practical.

Q: Is there an app for HYROX® training?

Yes. Repz is built specifically for HYROX® as the Official Online Training Partner: it creates an adaptive plan around your race date, your gym setup, and your goal time, then adjusts it every week based on what you actually trained. Generic fitness apps can schedule workouts, but they do not program the eight stations or compromised running.

Q: Should I follow a written plan or use a training app?

A written plan is a great starting point and costs nothing. It fits you if your schedule is stable and you enjoy managing progression yourself. An adaptive app earns its price when life is less predictable: it reacts to missed sessions, logs your weights, and re-times your training when your race date or fitness changes.
