Hyrox for Beginners: First Race Guide
A first HYROX combines eight 1 km runs with eight fixed workout stations. Choose the division and preparation plan from the current rules, your health, experience and tested capacity.

What a HYROX® race includes
The current Singles race alternates eight 1 km runs with SkiErg, Sled Push, Sled Pull, Burpee Broad Jumps, Row, Farmers Carry, Sandbag Lunges and Wall Balls, in that order. Rules, loads and event instructions can change, so use the current rulebook and your event athlete guide.

Current Open Singles standards
For Women Open, the current sled totals including the sled are 102 kg push and 78 kg pull; Farmers Carry is 2 × 16 kg for 200 m, lunges use 10 kg for 100 m and Wall Balls use 4 kg for 100 repetitions to a 2.7 m target. Men Open use 152 kg push, 103 kg pull, 2 × 24 kg carry for 200 m, 20 kg lunges for 100 m and 6 kg Wall Balls for 100 repetitions to a 3.0 m target. SkiErg and Row are 1,000 m; Burpee Broad Jumps are 80 m.

Choosing a division
Open and Pro are individual categories; Pro has heavier station loads. In Doubles both athletes run together and may divide station work under the current rules. Relay divides the race among four athletes. None of these labels proves that a category is suitable for a particular person. Check the current rulebook, registration terms and event availability before entering.

Preparing for a first race
There is no evidence-based universal requirement such as a particular 5 km time, bodyweight squat, push-up count or fixed 12–20 week plan. Assess running tolerance, movement skill, strength, recovery and health, then progress training from that baseline. Include running and resistance work and practise the actual station movements and equipment where feasible. A qualified coach can scale volume and load to the athlete.

Race-day decisions
Use only pacing, clothing, shoes, hydration and food that have been tested in training. The current rulebook and event athlete guide govern start time, check-in, lap counting, equipment, penalties and venue logistics; generic arrival times or wave sizes should not override them. Learn the station standards before race day and follow officials’ instructions.

How long should a beginner train?
There is no universal number of weeks. The starting point, health, running tolerance, station technique, available training time and recovery determine the required progression.

Is Open automatically the right first division?
No. Open uses lighter Singles station loads than Pro, but suitability is individual. Doubles or Relay may also be options where offered; check the current rules and entry terms.

Based on Repz recent seasons of race data, here is what first-time finishers who complete the race without significant difficulty have in common:
1. Going out too fast on kilometer one. The start of a HYROX® race is loud, adrenaline-charged, and surrounded by athletes who all seem to be sprinting. The temptation to match that pace is almost irresistible. Repz data consistently shows that athletes who run kilometer one more than 15–20 seconds per kilometer faster than their goal average pace lose significantly more time in the back half than they gained at the front. Run your plan, not the crowd's plan.[5]
Repz tracks results from recent seasons of race data, and the pattern is consistent: athletes who finish their first HYROX® having followed a structured plan improve by an average of 10–18% in their second race. That is not incremental; it is meaningful progression in a single training block.
Based on Repz recent seasons of race data, the typical first-time Open finish time falls between 80 and 105 minutes. The full Open range spans roughly 65 minutes (well-trained recreational athletes with strong running and functional fitness backgrounds) to 120+ minutes (athletes newer to the format or with less training volume). Sub-75 minutes in Open is a competitive result. Most beginners with twelve weeks of structured preparation finish in 85–95 minutes.
