No sled or SkiErg? This HYROX® training plan uses standard gym equipment with smart substitutions — based on recent seasons of race data.

What gym-only preparation can do
A standard gym can develop running fitness, general strength, grip, unilateral leg capacity and tolerance for mixed sessions. It cannot automatically reproduce the feel, technique or rules of every HYROX® implement. Gym-only work should therefore be described as preparation of related capacities, with later familiarization on official-style equipment where possible. No reliable evidence shows that correct substitutions place an athlete within eight minutes of a predicted result.

Current race tasks to prepare for
Current Singles alternates eight 1 km runs with 1,000 m SkiErg, 50 m Sled Push, 50 m Sled Pull, 80 m Burpee Broad Jumps, 1,000 m Rowing, 200 m Farmers Carry, 100 m Sandbag Lunges and 100 Wall Balls. Open loads include Women/Men Sled Push 102/152 kg, Sled Pull 78/103 kg, Farmers Carry 2 × 16/2 × 24 kg, Sandbag 10/20 kg and Wall Ball 4/6 kg at division target heights. Pro and Doubles standards differ; verify the entered rulebook.

Use substitutes by capacity, not claimed equivalence
Cable pulldowns can train vertical pulling endurance, rows horizontal pulling, carries grip and loaded walking, lunges unilateral leg work, and thrusters a squat-to-press pattern. They do not duplicate SkiErg timing, sled friction and body position, rope management, kettlebell geometry, sandbag carry position or Wall Ball flight and target contact. Avoid improvised plate pushes on a floor unless the gym and equipment explicitly permit them. Use each exercise for its actual capacity and practise the competition task when access becomes available.

Running and aerobic training indoors
Treadmill running is the most task-related indoor option for the eight run segments. Rowing, cycling and step machines can add aerobic work with different muscle and impact demands, but they do not replace all running adaptations. No single 1–2% incline reproduces every surface, speed and athlete, and no universal heart-rate percentage defines low intensity for everyone. Combine tolerable easy work and selected harder sessions according to current fitness, symptoms and total load.

An adaptable weekly structure
A practical week can include two or three running sessions, two progressive resistance or substitute sessions, one optional combined run-to-exercise session and recovery days. Fewer or more sessions may fit the athlete. Across a build, move from repeatable general work toward more race-relevant loads, distances and transitions, then reduce fatigue before racing. Twelve weeks and three fixed phases are planning choices, not proven requirements.

Progression and load
Select resistance, repetitions, distance and rest so technique stays controlled and the session goal is met. Progress one or a few variables after repeated tolerance. Race standards inform later specific practice but do not require every substitute to use race-equivalent mass or 20% overload. Dumbbell mass cannot be converted directly to sled resistance, and extra lunge load does not compensate mathematically for a different implement. Record completed work, difficulty and symptoms rather than following rigid tables.

What cannot be reproduced reliably
SkiErg stroke, sled push/pull on event turf, legal rope handling, sandbag position and Wall Ball target accuracy are equipment-specific skills. General strength may support them, and strength training can improve running economy in endurance athletes, but transfer remains task-specific. The small direct HYROX® study found associations with VO2max and endurance volume, not proof that generic posterior-chain strength outweighs station skill or that one substitute preserves race performance.

Before race day
Arrange enough official-style practice to learn setup, rules and pacing before the event. The number of sessions needed is individual; one exposure cannot guarantee familiarity and two or three sessions are not a validated threshold. Read the current athlete briefing and test footwear, grips and transitions in advance. If access remains impossible, expect uncertainty and begin conservatively rather than relying on predicted equivalence.

Yes, you can build many relevant capacities. You should still seek official-equipment familiarization because substitutes do not reproduce every skill or rule.

What can replace the SkiErg?
Cable or band pulldowns train related pulling, and cardio machines train aerobic capacity, but none is an identical SkiErg substitute.

Can all running be done on a treadmill?
Treadmill running is task-related and useful, but belt, calibration, temperature and turns differ from the event. No universal incline makes it identical.

Should substitutes use race weight?
Only where load and implement are meaningfully comparable. Do not convert kettlebell, dumbbell, cable and sled loads as if they create the same resistance.

There is no validated session count. Practise until you can use the equipment safely, understand standards and pace the task without relying on guesswork.
