What strength training can contribute

An umbrella review of systematic reviews found that strength training can improve endurance performance and running economy in middle- and long-distance endurance athletes while generally maintaining VO₂max. This supports including strength work, but does not prove that one exercise, rep range or weekly frequency directly improves every HYROX® station or finish time. Response depends on the athlete, training method and total program.

Train the event demands

Singles alternates eight 1 km runs with SkiErg, Sled Push, Sled Pull, Burpee Broad Jumps, Row, Farmers Carry, Sandbag Lunges and Wall Balls. The current rulebook defines the competition distances, loads and movement outcomes by division. Practice relevant equipment and standards progressively. Competition sled behavior also depends on surface and equipment, so gym kilograms alone do not guarantee race equivalence.

Choose exercises and doses

Use multi-joint and accessory exercises to develop the force, muscle endurance and skill your assessment identifies. Squat, hinge, push, pull, carry and unilateral patterns can be options; station practice remains the most specific exposure. ACSM’s current overview emphasizes progressive overload and prescription matched to the desired outcome rather than one universal set/rep formula. Select load, range, volume and rest that permit sound execution and recovery.

Combine strength and running

Concurrent aerobic and strength training can develop maximal strength and hypertrophy without the broad interference often claimed, although explosive-strength gains may be reduced when both modes occur in the same session. Put the priority quality first and separate demanding work when fatigue compromises execution. The evidence does not establish universal six-, 24- or 48-hour spacing, exactly two strength days, or a final strength session exactly five days before racing. Adjust using performance, soreness and recovery trends.
