Definition and execution
The barbell Romanian deadlift is a standing hip-hinge exercise performed with a barbell and relatively limited knee flexion. The hips move backward as the bar lowers close to the legs, then extend to return to standing. Range, knee angle, stance, grip and tempo depend on anatomy, load and purpose. The reviewed evidence does not prescribe exactly 15–20 degrees, mid-shin depth, constant thigh contact, one breathing pattern or a 1-0-3-1 tempo.

Muscles and adaptations
A direct comparison in 21 men found different joint kinetics and higher rectus-femoris and gluteus-maximus EMG in the conventional deadlift at the tested equal relative load. A systematic review confirms that deadlift-variant muscle activation depends on method and muscle measured. Six weeks of eccentrically biased RDL training can change hamstring architecture, but that does not make the RDL universally best or prove that it prevents running injuries.

HYROX® context
HYROX® includes running, Sled Push and a hand-over-hand Sled Pull, but its rulebook does not prescribe Romanian deadlifts. The reviewed RDL studies did not measure HYROX® sled or running outcomes. The exercise may develop hip-extension capacity within a programme; direct or necessary transfer to those stations is not established.

Programming
Choose load, range, sets, repetitions, tempo and frequency from the intended adaptation, technique, current capacity and recovery. No reviewed source establishes 70–100% bodyweight, 3–4 sets of 8–12, a bilateral-for-strength/single-leg-for-running rule, or that RDLs are always better for volume than conventional deadlifts.

RDL or conventional deadlift for HYROX®?
They have different mechanics and neither is universally required or superior for HYROX®. Select the variation according to the desired adaptation, skill, equipment, symptoms and total programme.

How heavy should I train the RDL?
No universal bodyweight target applies. Use a load that permits the intended range and effort with control, and progress it according to response and programme.

Single-leg or bilateral RDL?
Both change balance, loading and skill demands. No reviewed evidence establishes that bilateral RDLs are inherently for strength and single-leg RDLs provide HYROX®-specific running transfer.
