Definition and evidence
The barbell upright row is a loaded pull in which a pronated-grip bar rises in front of the torso as the elbows flex and lift. In a study of 16 resistance-trained men, wider grips produced more acute deltoid and trapezius EMG and less biceps EMG than narrower grips. That experiment measured muscle electrical activity during two repetitions, not long-term strength, muscle growth, injury or sport performance.

Technique and shoulder claims
Range, grip, load, tempo and breathing can be selected for the person and purpose. The reviewed study does not establish shoulder width as the safest and most effective grip, a mandatory chin-height finish, elbows above the shoulders, a one-second squeeze or two-second lowering. It also cannot prove that a narrow grip causes impingement or that a wider grip prevents it. Avoid activity that worsens shoulder pain and seek clinical advice when symptoms persist or movement is very difficult.

HYROX® context
HYROX® Wall Balls require a squat and throw to a target; Farmers Carry requires carrying two kettlebells at the sides. The race rules do not prescribe upright rows. The shared involvement of the shoulder region is insufficient evidence that upright rows improve either station, so direct transfer and station-performance claims are not established.

Select exercises, load, volume and rest according to the goal, experience, response and wider programme. No reviewed source validates a universal 3×10–12 prescription or requires upright rows on shoulder or pulling days. Cable rows, lateral raises and overhead presses are different exercises, not proven interchangeable substitutes.

Are upright rows safe for the shoulders?
No single grip or stopping height is proven universally safe. Comfort, history, load and execution differ. Do not continue an activity that worsens pain; persistent pain or major difficulty moving the shoulder warrants medical advice.

What grip width should I use?
The small acute EMG study found more deltoid and trapezius activity with wider grips, but it did not identify an optimal or safest grip. Choose a tolerable setup that fits the training aim and can be controlled.
