Definition and execution

The barbell walking lunge is a sequence of forward lunges performed while supporting a barbell on the upper back. Each step transfers support to the lead leg before the athlete advances into the next repetition. Step length, depth, stance width, trunk angle, foot contact and breathing can vary with anatomy, load and purpose; the reviewed evidence does not require two 90-degree knee angles, a vertical shin, heel-first contact or an uninterrupted rhythm.

Evidence and loading

Walking lunges involve several hip, knee and ankle muscles. A study in 12 trained women found that trunk position and lunge variation changed acute EMG, but it did not establish a universal primary-versus-stabilizer hierarchy or prove long-term endurance, balance or coordination gains. Forward-lunge modeling in 16 participants showed patellofemoral loading changed with knee angle, step length and platform height; “short steps overload the knee” is therefore too broad.

HYROX® context

In HYROX® Singles 2026/27, Sandbag Lunges cover 100 m. Listed sandbag masses are 10, 20 or 30 kg depending on division, and the trailing knee must touch the floor on every repetition. A barbell walking lunge changes the implement and load position, so it does not directly replicate the station and is not identified by the rules or reviewed studies as the best preparation.

Programming

Choose exercise, load, distance, sets, repetitions and frequency for the athlete and goal. The reviewed sources do not validate a universal progression to 100 m, 4×25 m, 4–6×20–30 steps, 20–30 kg, exceeding race load or practising two to three times weekly. These can only be programme options, not evidence-based requirements.

FAQ

How far should I lunge in training?

There is no universal required distance. Select a distance that fits the session goal, technique and current capacity, then progress only when the programme and response support it.

What load should I use?

Barbell and sandbag loading are not equivalent. Choose a controllable barbell load for the intended range and volume rather than automatically matching or exceeding the race sandbag mass.

How often should I practise walking lunges?

No reviewed evidence establishes a mandatory weekly frequency. Account for total lower-body training, race-specific practice, experience and recovery.
