What the race requires
Current Women Singles includes a 50 m Sled Push at 102 kg total including the sled, a 200 m Farmers Carry with two 16 kg kettlebells, 100 m Sandbag Lunges with 10 kg, and 100 Wall Balls with a 4 kg ball to the women’s target. Women Pro loads differ. The rulebook, event equipment and officials determine the actual standard; older 72 kg sled and 75-repetition Wall Ball claims are not current Women Singles facts.

Strength training for women
Resistance training improves strength, power, muscular endurance and physical function in healthy adults. Women-specific meta-analysis also finds large improvements in strength and hypertrophy. Women do not need an entirely different physiological training system from men: a meta-analysis using matched programmes found broadly similar relative hypertrophy and lower-body strength responses, with uncertainty around some differences. Programmes should reflect the athlete’s starting strength, experience, division, equipment, goals and recovery rather than stereotypes.

Exercise selection
Use exercises that cover the required actions and can be loaded safely: lower-body pushing and squatting, hinging, lunging, loaded carrying, upper-body pushing and pulling, and trunk control. Sled work, kettlebell carries, sandbag lunges and Wall Ball practice add race specificity when available. Squats, split squats, deadlift variations, presses and rows can build general capacity. No evidence identifies the Bulgarian split squat as the single best sled exercise, hip thrusts as uniquely horizontal, straps as always forbidden, or any four-movement list as sufficient for every athlete.

Programming and progression
Choose load and repetitions according to the target quality. Heavier loading tends to favour maximal strength; moderate loads moved intentionally fast can develop power; multiple controlled repetitions can develop local endurance. Progress when technique and recovery remain acceptable by changing one or more variables gradually. No HYROX® trial validates bodyweight front squats, 1.25–1.5-times-bodyweight deadlifts, two strength days, 3 × 8–10 prescriptions or an eight-week timetable as universal readiness standards for women. Coordinate strength with running and station practice so hard sessions can be recovered from.

Female-specific considerations
Do not automatically change training by menstrual-cycle phase. Current review-level evidence does not support a universal phase-based resistance plan, and individual cycles, contraception, symptoms and preferences vary. Track symptoms that actually affect training and adjust when useful. Persistent menstrual disruption, marked fatigue, declining performance, recurrent injury or concerns about energy intake merit qualified medical or sports-nutrition assessment rather than being treated as a normal cost of preparation.

Safety and race preparation
Practise race loads and movement standards before competition, but introduce them progressively. Reduce training fatigue before race day according to the athlete and the whole programme; no evidence mandates stopping heavy lifting exactly two weeks out or taking precisely three to four days off. Use spotters and equipment setup appropriate to each lift, secure loads and stop for acute pain, faintness or loss of control.

How heavy should women lift?
Use loads matched to the goal and current ability. A set should remain technically controlled; progress from demonstrated performance rather than a universal bodyweight standard.

Can women follow the same programme as men?
The same training principles and movement categories can apply, but loads, volume, exercise choices and race-specific practice should be individualized. Race standards also differ by division.

When should heavy lifting stop before the race?
There is no universal date. Taper volume and fatigue early enough to arrive recovered while retaining enough intensity and race-specific practice for confidence.

Repz recent seasons of race data shows that women who add two structured strength sessions per week in the 8–12 weeks before their race improve sled station times significantly compared to equally aerobically fit women who train running alone.[^6] The improvement is not mysterious: those three stations require force output patterns that running does not build[^7]. Squats and lunges transfer partially, but they load vertical patterns. The sled demands horizontal drive. The Farmers Carry demands grip and lateral trunk stability under sustained load. Wall Balls demand leg-powered ballistics across 75 reps on a dead-tired body.
