Start with the actual race task

The Sled Pull is station 3, after run 3. In Singles, pull 50 m as four 12.5 m lengths. Total loads, including the sled, are 78 kg for Women Open, 103 kg for Men Open and Women Pro, and 153 kg for Men Pro. Complete each length with the entire sled beyond the line. Pull standing; sitting and kneeling are prohibited. While holding the rope, remain within the front and rear solid lines of the Racers Box. Keep the rope in your lane without obstructing others. The Centr x HYROX® Competition Power Rope is listed as 38 mm in diameter and 15 m long, checked on 17 September 2026. Rope length is not the distance of the station.

What the hands do

The superficial and deep finger flexors bend the fingers. Brachioradialis bends the elbow; it is not a finger flexor. These anatomical roles do not establish which muscle fails first in a particular athlete. Do not diagnose every slipping rope as lactic acid damaging tendon leverage. The hand-over-hand task also differs from holding one fixed grip throughout the station.

Choose training options without a transfer ranking

Treat the following as coaching options, not a scientifically ranked list. Practise standing rope pulls to rehearse the actual task. A supported hold or hang is a different holding exercise; use equipment and attachments intended for that load, and assistance when needed. A plate pinch practises holding a load between fingers and thumb, but does not reproduce the rope grip. A towel pull-up changes the hand contact from a bar; a study of 15 trained adults measured back and arm EMG, not finger endurance or HYROX® time gains. A Farmers Carry combines walking with holding the handles; walking does not mean the fingers stop holding isometrically. Choose an appropriate option rather than performing every exercise.

An adaptable practice session

One optional session could pair a few controlled rope-pull efforts with one manageable holding exercise. Choose a load, distance and hold duration you can control, and finish before losing the equipment or damaging your skin. Record the rope, surface, load, work and rest so you can compare your own sessions. Adjust one element at a time when the current session is manageable. This is a planning example, not a validated four-week programme: there is no requirement to progress from 30 to 60 seconds, jump from 20 to 30 kg per hand, or shorten rest every week. Practise race rules even when using a lighter training load.

Chalk: rules before performance claims

The 26/27 rules permit only event-provided chalk, and only at Sled Pull and Farmers Carry. Using chalk elsewhere, bringing your own, or removing it from a station attracts the specified two-minute penalty. Chalk is not a guaranteed shortcut to faster pulling. Two rock-climbing friction experiments reached different results under different test conditions; neither tested a HYROX® rope. They do not validate a no-chalk training block or a fixed race-day benefit.

Gloves, tape and skin care

The Singles rules permit gloves, but not grips. Chosen permitted items must be used, worn or carried from start to finish; an outside handover is not allowed. Tape is not expressly listed: unlisted items require prior written Race Director permission. For blisters, NHS advice is to keep the area clean, cover it and avoid the equipment that caused it until healed; do not burst blisters or peel the skin. Seek medical advice for severe pain or signs of infection. The NHS also advises against cutting calluses yourself. Skin care is not proof that a covering is permitted in competition.

Plan around your own training load

Fit additional grip work around your existing pulling, carries and recovery. Do not assume two sessions are universally optimal or that everybody needs an eight-week minimum. Check both hands during practice without assuming the non-dominant hand must be the limiting factor. Start with controlled technique work; an exhausted full-race simulation is not a prerequisite. There is no verified promise here that five minutes of wrist stretching prevents injury or that five to seven days always produces full recovery.

What the evidence can tell you

Brandt and colleagues studied 11 recreational athletes in a simulated HYROX® race. Their grip measure was a brief maximal dynamometer test, not repeated rope-grip endurance; it does not prove which muscle fails first. Maunder and colleagues discuss endurance durability, not a trial of this grip programme. Neither source supports an average 18-second grip penalty, a 22-second improvement after eight weeks, or a guaranteed four-to-six-week result. Evaluate your own controlled practice without presenting those numbers as established benchmarks.

FAQ

How long before HYROX® should I start grip practice?

There is no universal eight-week minimum established by the sources here. Plan practice around your current experience, recovery and available preparation time; no fixed adaptation deadline is promised.

Should I train grip every day?

This article does not prescribe daily grip work or an optimal frequency for everyone. Count the grip work already present in pulling and carrying, and adapt additional practice to your recovery.

Are gloves and chalk allowed?

Gloves are permitted, grips are not. Carry or wear chosen permitted items from start to finish. Use only event-provided chalk at Sled Pull or Farmers Carry. Unlisted items, including tape, require prior written Race Director permission.

Will stronger grip guarantee a faster Sled Pull?

No. The cited research does not establish a guaranteed station-time improvement from these exercises. Compare your own practice under consistent conditions rather than assuming a fixed gain.

Which rope diameter should I use as a reference?

Centr lists its HYROX® Competition Power Rope as 38 mm, with a length of 15 m, checked on 17 September 2026. A 50 mm battle rope is not the same specification. Use suitable equipment; diameter alone does not establish equivalent training.
