Barbell Decline Bench Press

The barbell decline bench press is a bench-press variation performed with the torso angled below horizontal. Pectoralis major, triceps and anterior deltoid contribute, and their acute activity can differ with bench angle and execution.

Execution
Use a purpose-built stable bench, secure the legs as intended, use collars and arrange a competent hand-off or spotter when appropriate. Select a decline, grip, elbow path, touch point and range that keep the bar controlled. Do not bounce the bar, and rerack deliberately. There is no universal 15–30° requirement.
Evidence
A bench-angle study found angle- and phase-dependent EMG differences; lower-pectoral activity at −15° was not greater than flat across the whole concentric phase. A 6RM athlete study found few significant activation differences among flat, incline and decline positions apart from some arm-muscle results. Acute EMG does not prove superior growth, heavier performance, shoulder safety or an optimal angle.
HYROX®
The current HYROX® rulebook includes a standing, full-body Sled Push and no decline press. The exercises differ in support, body position and force application. Decline pressing may train general pressing strength, but direct Sled Push transfer or race benefit is not established.
Programming
The 2026 ACSM position stand supports progressive resistance training with variables chosen for the desired outcome. It does not prescribe three sets of 8–12 for decline pressing or rank flat, incline and decline for HYROX®. Choose the variation and dose for programme needs, equipment, comfort and response.
Questions
Is decline bench better than flat for HYROX®?
No cited evidence establishes either bench angle as better for HYROX® performance.
What decline angle should I use?
There is no universal optimum. Use a stable bench setting that permits secure, controlled execution.
Is decline bench easier on the shoulders?
The cited activation studies did not test shoulder pain or injury, so that cannot be promised.
