Movement and muscles

Lie on an inclined bench, unrack the bar and lower it with control before pressing it back to elbow extension. The pectoralis major, anterior deltoid and triceps contribute to the movement. Grip, bar path, touch point and range should fit the lifter’s build, equipment and pain-free control; a fixed grip width, elbow angle or touch point is not universal. Use safeties or a competent spotter when appropriate.

Bench angle and evidence

Bench angle changes the distribution of muscle excitation. In 30 trained adults lifting at 60% of the angle-specific one-repetition maximum, the clavicular portion of pectoralis major showed its highest measured EMG at 30 degrees, while anterior-deltoid activity was greater at steeper angles. Another study found no whole-concentric difference in upper-pectoralis EMG among conditions, although 30 and 45 degrees were higher during one phase. These acute EMG findings do not establish a universally optimal angle, long-term muscle growth, or that angles above 45 degrees automatically become a shoulder press.

HYROX® context

The current HYROX® rules require Wall Balls and a Sled Push but do not prescribe incline bench pressing or show direct transfer from it. A Wall Ball combines a squat and ball throw to a target; the Sled Push is a horizontal resisted task. Incline pressing can be an optional general strength exercise, but the reviewed sources do not prove that it supplies an indispensable overhead angle or directly improves either station. Sets, repetitions, tempo and exercise order should be individualized rather than fixed at 3–4 sets of 6–10.

FAQ

What is the best bench angle for HYROX®?

No HYROX®-specific optimal angle was identified. A study found the highest clavicular-pectoralis EMG at 30 degrees under its test conditions, but that does not make 30 degrees universally best for training or competition.

Should I choose incline or flat bench press?

The exercises distribute muscle excitation differently. Choose according to the training goal, tolerance and programme; the evidence reviewed does not establish that either is required for HYROX®.
