The barbell lunge is a forward-lunge variation performed with a barbell supported across the upper back.
Definition and execution
The barbell lunge is a forward-lunge variation performed with a barbell supported across the upper back. Step length, depth, trunk angle and foot pressure vary with anatomy, load and purpose. Research shows that patellofemoral loading changes with step length and knee angle, so one mandatory two-to-three-foot step, vertical shin, heel-first landing or exact 90-degree position is not supported for everyone.

Muscles and loading
A controlled study of externally loaded forward lunges reported high activity in quadriceps, gluteus maximus and gluteus medius, with moderate activity in hamstrings, gastrocnemius and adductor longus. Acute muscle activity does not prove that the exercise corrects side-to-side imbalances or is superior to bilateral training.

In the 2026/27 Singles rules, Sandbag Lunges cover 100 metres. The listed loads are 10 kg for Women, 20 kg for Women Pro and Men, and 30 kg for Men Pro. The sandbag stays supported on both shoulders; the trailing knee touches the ground; repetitions alternate and finish standing tall. A barbell lunge can train a related pattern, but the rulebook and reviewed studies do not establish direct improvement in HYROX® performance.

Programming
Choose load, range, repetitions, sets and frequency for the athlete’s goal, current capacity, technique and recovery. The reviewed evidence does not establish a universal starting load of 30–50% bodyweight, 3–4 sets of 8–12 per leg, or a requirement to practise 100 continuous metres with a barbell.

FAQ
Are forward or reverse lunges better for HYROX®?
Forward lunges resemble the race direction, but resemblance alone does not prove superior transfer. In one laboratory study of asymptomatic women, forward lunges produced greater modeled patellofemoral loading than backward lunges; that does not make either variation universally safer or better.

How heavy should the barbell be?
No universal percentage of bodyweight is established. Select a load that permits the intended range and effort with control, and progress it according to the programme and response.

Must I train 100 metres continuously?
The current Singles station is 100 metres, but no reviewed source requires reproducing that distance with a barbell. Distance, sets and rest can be organised according to the training goal.
