5 Rowing Mistakes in Hyrox

Place station 5 correctly

In standard Singles, rowing covers 1,000 m at station 5. It comes after the fifth running segment and before run 6, which leads to Farmers Carry. The later stations include 200 m of Farmers Carry and 100 m of Sandbag Lunges. These five checks are practical topics, not a measured ranking of the most common errors or evidence that every athlete can save 20–90 seconds.

1. Starting the drive with the arms

Concept2 describes the drive as a leg push followed by the body moving through vertical and then the arm pull. Keep the hands travelling in a straight line and the shoulders relaxed. At the finish, the legs are extended and the handle is below the ribs. Use the sequence as a movement cue; it does not require assigning 60% of power to the legs and 20% each to the body and arms. The manufacturer’s legs-only drill is one optional way to practise the opening part of the stroke.

2. Treating the damper as an intensity dial

The damper controls airflow into the flywheel housing. Concept2 distinguishes that setting from exercise intensity, which depends on how hard you pull. A high number does not by itself require a maximal quadriceps contraction. The current Singles preset is 6 and may be adjusted; Concept2’s general suggestion to try 3–5 is a learning starting point. Drag factor can vary across machines and conditions, so matching the lever number does not guarantee an identical feel.

3. Confusing recovery rhythm with a race rule

Recover by extending the arms, hinging forward and then bending the knees after the hands pass them. Concept2 offers a one-beat drive and two-beat recovery as a coaching cue. It is not a compulsory HYROX® ratio. One second driving plus two seconds recovering makes a three-second cycle: 60 ÷ 3 = 20 strokes per minute. At 24 strokes per minute, a cycle lasts 2.5 seconds; an exact 1:2 ratio would be approximately 0.83 seconds driving and 1.67 seconds recovering.

4. Treating a fresh test as a complete race plan

A fresh rowing test describes performance in that test. As an optional coaching exercise, compare it with a controlled session that includes running before the row, recording pace, technique and perceived effort. If you include Burpee Broad Jumps, place run 5 between them and rowing to follow the race sequence. Maunder and colleagues (2021) discuss changes in physiological profiling during prolonged exercise, while Ribeiro and colleagues (2024) studied pacing in CrossFit’s Fight Gone Bad. Neither source validates a universal 15–20-second-per-500-m HYROX® adjustment or identifies it with everyone’s Zone 2.

5. Ignoring the grip and wrist position

Concept2 recommends a relaxed grip and flat wrists. Keep control of the handle while practising those positions; opening the fingers during a loaded stroke is not necessary to establish them. The manufacturer guidance does not validate a mandatory two-stroke grip reset at 500 m or guarantee time savings in the following carry. Stroke count also varies with duration and rate: at an average of 28 strokes per minute for four minutes, the arithmetic is 112 strokes, not a universal 200–250.

Practise without a promised time gain

Concept2 offers legs-only, arms-and-body, pause and counting drills. Use them as options for observing your movement. The source does not prescribe a universal two-to-four-week learning deadline. In practice, note which cue you used and what changed in your technique or monitor readings. Distinguish an observation from a guaranteed improvement in race time.

Does a one-second drive plus two-second recovery give 24–28 strokes per minute?

No. The total cycle lasts three seconds, so it gives 20 strokes per minute. At 24 strokes per minute, each cycle lasts 2.5 seconds.

Should I always add 15–20 seconds to my fresh 500 m split?

The sources cited here do not validate a universal adjustment. Use practice observations to refine a personal target, including the running segments in the race sequence.

Must I reset my grip at exactly 500 m?

No such step is prescribed in the Singles rowing rules. Concept2 advises a relaxed grip and flat wrists; use those position cues without a promised carry-time benefit.
